7-Day Social Media Detox Plan
One clear action per day for seven days. No willpower theatrics, no cold-turkey shock — just a repeatable structure that leaves you with a healthier relationship to your feed.
- 1
Day 1 — Audit — see the honest numbers
Open your phone's screen-time report. Note the top 3 social apps and their weekly hours. No judgement, just data — you can't change what you don't measure.
- 2
Day 2 — Kill the pull triggers
Turn off all social-app notifications. Move the top offenders off your home screen into a folder called « Later ». Enable grayscale for the day. Average drop in checks: 22%.
- 3
Day 3 — One phone-free anchor
Pick a 60-minute daily window that stays phone-free all week: morning coffee, dinner, or last hour before sleep. Consistency beats intensity — same time, every day.
- 4
Day 4 — Prune the feed
Unfollow / mute 20 accounts that leave you flat, anxious, or comparing. Follow 5 that teach, calm, or make you laugh. Your feed is a garden — weed it.
- 5
Day 5 — Replace, don't restrict
Restriction fails; replacement works. Prep the alternative: a book on the nightstand, walking shoes by the door, a friend on speed dial. Boredom is where old habits win.
- 6
Day 6 — Full offline block
Choose a 4-hour offline window (afternoon or evening). Airplane mode. Notice the first 20 minutes of restlessness pass. This is the muscle you're training.
- 7
Day 7 — Design your new default
Reflect: which apps stay deleted, which come back with limits, which come back untouched. Set a 30-minute daily cap on the ones you keep. Schedule a monthly repeat of this plan.
What to expect
- Days 1–2: mild restlessness and phantom-vibration checks. Normal, passes.
- Days 3–4: sharper focus at work; more presence in conversations.
- Days 5–6: better sleep (fewer late-night dopamine hits), quieter mind.
- Day 7: you'll notice which apps you missed and which you didn't — that's your real answer.
